Macro Tracking for Beginners: Targets, Ratios & the Smart-Split Method
Calories decide whether your weight moves. Macros decide what that change is made of — muscle kept or lost, energy steady or crashing. Here's how a macro tracker sets your numbers, and what to do when a real day refuses to follow the plan.
The three macros in one minute
- Protein (4 kcal/g) — builds and preserves muscle, and it's the most filling macro. The one target worth hitting daily.
- Carbohydrates (4 kcal/g) — your main fuel. Not the enemy; the quantity and quality just need to fit your budget.

How your targets get computed
Good trackers don't hand everyone 40/30/30. The standard pipeline — the one GenieFit runs — looks like this:
- BMR from the Mifflin-St Jeor equation (weight, height, age, sex).
- TDEE = BMR × an activity multiplier (1.2 sedentary → 1.9 athlete).
- Calorie target = TDEE adjusted for your goal (≈ −500 kcal for fat loss, +300 for muscle gain).
- Protein first: ~2.0–2.2 g/kg body weight for fat loss or muscle gain, ~1.6–1.8 g/kg otherwise.
- Fat ≈ 25–30% of calories, and carbs get the rest.
For a 70 kg person cutting on 1,800 kcal, that lands near 140 g protein, 60 g fat, 175 g carbs — not a magic ratio, just arithmetic done in the right order (protein first).

- Chasing all four bars to 100% daily. Hit protein and calories; let carbs and fat flex ±15%.

- Treating one bad day as a failed week. One 2,500-kcal day in an 1,800 average week is a rounding error — if you resume, not restart.
